8 X 1 

Work at 75% of your 1RM. Increase 5lbs week to week making sure to make 6 out of 8 attempts. Do not increase if you miss 3 out of 8.

 

Metcon

Every minute, on the minute, for 20 minutes:
Minute 1: 5 Snatch @ 65-75% of 1RM
Minute 2: 100 Meter Sprint
Minute 3: 3-5 Muscle-Ups
Minute 4: 10 Box Jump Overs (24''/20")
